Healthy eating looks a little different for each person’s body, and the differences between men and women make that clear. Calorie and nutrient requirements, including both macronutrients (protein, carbohydrates, and fat) and micronutrients (vitamins and minerals), vary not only by sex but also with age, genetics, health status, and even how each person’s body processes and stores nutrients.

Therefore, a one-size-fits-all approach to nutrition rarely works well. Despite this, much of our nutrition guidance still relies on the standard 2,000‑calories-per-day diet. “It was never meant to be a prescription, and yet it became the cultural shorthand for ‘normal eating,’" says Jennifer Gilliland, RD, the founder of Beyond the Scale Nutrition, a private practice specializing in women’s health in Sylvania, Ohio.

The 2,000-calorie diet was created in 1990 as a convenient average from self-reported data on median female caloric intake.

“Evidence shows that nutritional needs differ from person to person; differences are shaped by sex, life stage, [metabolism], genetics, gut microbiome, chronic disease, and even how an individual's body responds to a given meal, making a universal approach to healthy eating difficult to defend,” says Judy Simon, RDN, a clinical instructor at the University of Washington in Seattle and a coauthor of Getting to Baby: A Food First Fertility Plan to Improve Your Odds and Shorten Time to Pregnancy.

Body Composition and Hormones

Women’s nutritional needs vary from men’s, driven by differences in body composition, gut microbiome, hormones, reproductive needs, and gender‑specific metabolic pathways. Men typically have larger bodies, greater muscle mass, denser bones, and a tendency to store fat around the waist, all of which increase overall metabolic demand. As a result, they often require more calories and protein than women.

Women, on the other hand, are smaller on average and naturally store more fat around the hips before menopause, with fat distribution shifting toward the abdomen afterward. Because women have smaller bones and experience a drop in estrogen during menopause, they often have an increased need for certain vitamins and minerals, especially those that support bone health.

Hormonal differences further shape nutritional needs. “Women experience monthly hormonal cycles and major hormonal shifts throughout the lifespan that directly affect metabolism, hunger, cravings, nutrient absorption, and even how efficiently the body burns fat versus carbohydrates, whereas men's hormones are comparatively stable day to day,” says Gilliland.

During pregnancy and lactation, these shifts become even more pronounced: calorie, protein, and carbohydrate requirements increase, and certain micronutrient demands climb sharply to support both mother and baby.

Key Nutrients Women Need

Many women fall short of meeting nutrient needs during different life stages, which may increase risk for chronic disease and poor bone health, and can even affect sleep, mental health, and quality of life.

These six nutrients are especially important in maintaining women’s health.

Iron

Iron helps deliver oxygen-rich blood throughout the body and is essential for physical growth and development. Low iron can lead to anemia and may cause symptoms such as fatigue, weakness, poor concentration, pale skin, cold intolerance, and brittle nails and hair.

Simon explains that iron is the nutrient where the gap between women’s and men’s needs is the greatest. “Because of monthly menstrual blood loss, women of reproductive age need more than twice the iron that men do — 18 milligrams (mg) per day compared to 8 mg for men,” she says. Iron needs increase even further during pregnancy and lactation. Meat, seafood, beans, lentils, and leafy greens are all good sources of iron.

Calcium

Calcium supports healthy bones and teeth and plays a role in muscle and nerve function. It’s especially important for women who are most at risk of developing osteoporosis.

“Since drops in estrogen during menopause can decrease the body's ability to build or repair bone, adequate calcium intake during adolescence and early adulthood is important to support peak bone density prior to menopause,” says McKenzie Caldwell, MPH, RDN, the founder of Feed Your Zest Nutrition and Wellness, a private practice focusing on women’s health in Charlotte, North Carolina. Milk, cheese, and yogurt are the best sources of calcium.

Vitamin D

Vitamin D is essential for absorbing calcium, building bones, and supporting a healthy immune system.

“[Vitamin D] deficiency is one of the most common nutritional shortfalls in the United States, and it tends to be more prevalent in women than men,” says Simon. Indeed, research indicates that 60 to 70 percent of women over the age of 40 are deficient.

Vitamin D deficiency may cause fatigue, muscle weakness, depression, increased risk of cardiovascular disease, and accelerated bone loss that may lead to osteoporosis.

Good sources of vitamin D include fatty fish, egg yolks, and fortified foods like milk and breakfast cereal. You can also get vitamin D from sun exposure. Many experts recommend 5 to 30 minutes of sun exposure per day, depending on skin tone and latitude.

Gilliland adds that many women in perimenopause (the years leading up to menopause) and menopause need a supplement since it can be difficult to meet needs through food alone.

Folate

Adequate folate is needed for red blood cell formation, DNA synthesis, and cell division. Needs increase with pregnancy to support healthy fetal growth and prevent neural tube defects like spina bifida.

“Its role in fertility and pregnancy is critical,” says Simon. Supplementation is recommended for women of childbearing age and during pregnancy as needs increase, as it is difficult to reach the recommended amount through diet alone.
In non-pregnant people, folate deficiency is uncommon by itself and tends to occur in people with overall poor nutrition. Symptoms of folate deficiency include sores and ulcers on the tongue and mouth, gastrointestinal issues, or skin, hair, and nail pigmentation changes. Best sources of dietary folate include spinach, Brussels sprouts, legumes, avocado, and fortified foods like breakfast cereal and grains.

Vitamin B12

Vitamin B12 plays a role in energy metabolism, red blood cell production, and nervous system support. Vitamin B12 deficiency is common in aging populations since the body's ability to absorb it decreases with age. Those most at risk are women over the age of 50 and those with personal or family history of autoimmune disease, says Gillian Goddard, MD, a New York City–based board-certified endocrinologist and the author of The Hormone Loop.

Furthermore, vitamin B12 is found only in animal foods, so those following vegetarian or vegan diets may not get enough through diet alone. Symptoms of deficiency include megaloblastic anemia (anemia caused by B12 deficiency), fatigue, numbness and tingling in the hands and feet, and poor memory. Meat, fish, eggs, dairy, and fortified foods like cereal are all good sources.

Iodine

Iodine is essential for thyroid hormone production. “Thyroid dysfunction is significantly more common in women and often goes undiagnosed for years,” Gilliland says. Furthermore, iodine needs increase during pregnancy and lactation for proper fetal and infant growth and development. Iodine deficiency can lead to hypothyroidism and even certain types of thyroid cancer. The best food sources of iodine are seaweed, seafood, dairy, and iodized salt.

Changing Nutritional Needs Across a Woman’s Lifespan

Women experience changes in nutrient requirements over time. Each life stage brings changes that influence metabolism, hormones, and nutrient demands. Optimal nutrition to support evolving needs will likely contribute to long-term health.

Adolescence and Reproductive Years

Adolescence is marked by an increased need for calories, protein, and vitamins and minerals to support rapid physical growth. Certain vitamins and minerals are vital during this time. Iron needs increase to replace losses experienced during menstruation. Research says approximately 10 percent of women ages 12–49 are iron-deficient.

It’s also a critical window for building strong bones, since this is when peak bone mass is formed and long‑term bone health is established. Finally, this period is an important time to support overall nutritional status with the future possibility of a healthy pregnancy in mind. Research supports a diet high in omega-3 fatty acids, fiber, and vitamins and minerals to support fertility.

“Adequate nutrient-dense foods with iron, folate, calcium, and vitamin D should be optimized” during this time period, Simon says.

Pregnancy

“Pregnancy is the most nutritionally demanding time in a woman's life, and needs shift as the baby grows,” says Simon. During pregnancy, women experience a modest increase in calorie needs of about 300 to 450 calories per day starting in the second and third trimesters.

These are some of the critical nutrients before and during pregnancy that may be underconsumed:

  • Folate
  • Iron
  • Calcium
  • Omega-3 fatty acids
  • Choline
  • Iodine
  • Vitamin D
  • Magnesium
  • Vitamin A
  • Vitamin B6
  • Vitamin B12
  • Zinc

Lactation

During lactation, women require even more calories, along with adequate hydration to produce milk. Energy requirements go up by about 400 to 500 calories per day during the first six months of breastfeeding, and an additional 25 grams (g) of protein per day is also recommended. Choline, iodine, calcium, and omega-3 fatty acids are all important for supporting the healthy growth and development of the baby.

Menopause

Women in menopause frequently experience increased body fat and decreased lean body mass due to lower estrogen levels. “After menopause, caloric needs decrease as our muscle mass decreases. Increasing protein intake may help stave off muscle loss when combined with weight-bearing exercise,” Dr. Goddard says.

Additionally, calcium needs increase to support strong bones. “Bone loss speeds up significantly when estrogen drops, which is why calcium recommendations increase for women after age 51, which is a full 20 years earlier than when the same increase applies to men,” Simon says.

Vitamin B12 supplementation or eating B12-fortified foods becomes increasingly important for older women since it’s critical for nerve function, energy, and cognitive health. Cardiovascular disease risk increases at this time, making omega-3 fatty acids a vital part of a healthy diet.
