Omega-3 fatty acids found in fish oil are known to play an important role in brain structure and function and may, in turn, positively affect memory and cognition.

“We have pretty good evidence on fish intake and its role in brain health,” says Puja Agarwal, PhD, a nutritional epidemiologist and an assistant professor of internal medicine at Rush University Medical Center in Chicago. “A higher fish intake is associated with a lower rate of memory decline over time as well as a lower risk of developing Alzheimer’s disease.”

It’s important to get enough omega-3s in your diet to help maintain and improve cognition and memory — and to know which sources are best.

Do Omega-3 Supplements Help With Memory?

Fish oil contains the omega-3 fatty acids EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid). Both are crucial for brain health because they’re key structural components of neuronal membranes, the outer boundary of nerve cells.

DHA helps maintain membrane fluidity, which enhances cell signaling and synaptic plasticity (the brain’s ability to adapt and shape pathways connected to learning and memory), both of which are essential for learning and memory, says Nicole Avena, PhD, a research neuroscientist in nutrition, diet, and addiction in Princeton, New Jersey, and the author of Sugarless: A 7 Step Plan to Uncover Hidden Sugars, Curb Your Cravings, and Conquer Your Addiction.

“Synaptic plasticity is how we learn new things, form memories, and recover from brain injuries,” Dr. Avena says. “Think of it like a path in a forest: When you walk it often, it becomes clearer and easier to follow (a stronger connection), but if you stop using it, it fades away (a weaker connection). This flexibility helps the brain stay sharp and adapt to new challenges.”

EPA, on the other hand, has anti-inflammatory effects that may reduce neuroinflammation, a factor implicated in cognitive decline and mood disorders, says Avena.

Fish is an important component of the MIND diet, which has been shown to delay age-related cognitive decline.

Still, results can vary from person to person in terms of how effective fish oil is for memory. Variables, such as a person’s overall health, age, and genetic predispositions, can all affect study outcomes. More research is needed to clarify the connections.

Omega-3 Supplements May Delay Mild Cognitive Impairment and Ease Brain Fog Tied to Depression

Research has shown that diets rich in omega-3 are healthy for your brain. But very little evidence proves that taking omega-3 supplements, including fish oil, can completely prevent or slow down conditions that involve cognitive decline.

Mild Cognitive Impairment Mild cognitive impairment is an early stage of memory loss or other loss of cognitive function in which symptoms are more severe than age-related memory loss but have not progressed to dementia. Research suggests that dietary and supplemental omega-3s may help protect against cognitive impairment in healthy adults or those with early-stage memory problems.

Other evidence suggests that fish oil may slow normal age-related memory loss in older adults, but larger in-depth studies are needed to confirm this.

Depression-Related Cognitive Issues Cognitive issues like brain fog and poor focus are often associated with depression. Some preliminary clinical trials have found that consuming omega-3s may help offset these symptoms, but more evidence is required to support this connection.

Can Omega-3s Help With Dementia and Alzheimer’s Disease? It’s Complicated

Past research suggests that fish oil may slow the onset of severe dementia and Alzheimer’s disease but that these supplements have no effect on those already diagnosed with both conditions.

However, a 2026 study found that omega-3 supplementation was linked to faster cognitive decline in older adults with Alzheimer’s disease. Participants who took omega-3s had cognitive decline not explained by the typical markers of Alzheimer’s disease, like amyloid plaques and tau deterioration (a protein that stabilizes brain cells).

Instead, researchers found vulnerable regions of their brains were using glucose less efficiently, says Rab Nawaz Khan, MD, a neurologist and brain health researcher with MyMigraineTeam. This inefficiency could increase the risk of synaptic injury and further cognitive decline.

“This study complicates the usual message that omega-3s are automatically good for the brain,” Dr. Khan says. Still, because this was an observational study and contained several limiting factors, it cannot definitively prove whether omega-3 supplements worsen cognitive decline, Khan says.

The results suggest there isn’t a one-size-fits-all recommendation when it comes to whether older adults should take omega-3 supplements.

“More research is needed before we conclude that omega-3 supplements are harmful, but this study is a good reminder that supplements should not be treated as risk-free brain insurance,” Khan says.

Does Fish Oil Help Memory in People With Healthy Cognition?

Consuming fish oil won’t give you an instant “memory boost,” but Avena says omega-3s are important for brain health at any age. “The earlier you introduce them, the better.”

Some studies suggest that a higher consumption of omega-3 fatty acids may help to prevent cognitive decline with age. For example, the landmark Framingham Heart Study found that people in middle age who were free of clinical dementia and had higher omega-3 fatty acid concentrations in their blood had better brain health and cognition than those with lower concentrations.

But the research is mixed in this area, says Natalie Rizzo, RD, the author of Planted Performance. “Some studies do show that supplementing with fish oil may prevent cognitive decline that comes with aging. Other studies suggest this isn't the case in a healthy population.”

Will Extra Omega-3s Make Me Smarter?

While fish oil and omega-3-rich foods may help preserve cognition in some people, taking more than recommended will not make you smarter.

“Taking fish oil will not make you smarter or help you remember more if you already have an adequate intake [of omega-3s],” says Hussein Yassine, MD, a professor of neurology at the Keck School of Medicine in Los Angeles. “If you’re already at baseline, more is not going to be better. This is not an ‘intelligent pill,’ — you can’t take it and start remembering things,” he adds.

The Best Way to Get Omega-3s

Most experts agree that the best way to get omega-3 fatty acids is by eating fatty fish, which contain the highest amounts of EPA and DHA. These fish include salmon, mackerel, and trout. “Whole fish provides additional nutrients and bioavailability advantages over supplements,” says Avena.

Research generally supports this recommendation. Most trials examining the health benefits of fish oil supplements have been inconclusive, Dr. Yassine says. “Fish is complex. Even the actual DHA and EPA in fish is not the same as what is present in supplements,” he adds.

For people who don’t eat fish, Avena says algal oil is the best plant-based source of DHA and EPA because it’s derived from the same marine algae that fish consume.

Flaxseed, chia seeds, hemp seeds, and walnuts contain alpha-linolenic acid (ALA), which can be converted into EPA and then to DHA in the body, but not very efficiently, which is why consuming marine food sources is preferable.

How Much Omega-3s Should I Get?

The Dietary Guidelines for Americans, 2025–2030, recommends consuming a variety of protein foods from animal sources, including seafood.

The average size of a fish filet is around 8 ounces (oz) when raw and 6 oz when cooked (use the size of your hand as a guide to portion size), so it’s best to aim for one or more servings a week.

But even if you’re only getting one serving of fish per week, the brain may benefit. “Research shows that when comparing people who are consuming one or more servings of fish per week to those who are eating less, fish eaters experience less cognitive decline over the years,” Dr. Agarwal says.

“That should be encouraging, because this is a simple lifestyle modification to maintain brain health,” Agarwal says.

For those who prefer supplements, Rizzo says most fish oil supplements are 1,000 milligrams (mg). There are no universal recommendations for omega-3 supplements, but the FDA specifies that the labels of dietary supplements should not recommend a daily intake of EPA and DHA higher than 2 grams (g).

At high doses, fish oil supplements may act as a blood thinner, increasing the risk of bleeding in people who take anticoagulant or antiplatelet drugs or any herbs or other supplements that reduce blood clotting.

Always talk to your doctor before adding fish oil or any new supplement to your routine. It’s possible supplements could negatively interact with prescription medications, leading to dangerous side effects.

Other Ways to Improve Memory

According to Avena, other steps people can take to improve memory include:

  • Get regular physical exercise, which boosts blood flow to the brain and supports cognitive function.
  • Prioritize quality sleep, which is essential for memory consolidation.
  • Spend time doing activities that promote mental stimulation, such as playing word games, puzzles, or learning new skills. These strengthen neural connections and enhance cognitive resilience.
  • Seek social engagement and manage stress through activities like meditation or mindfulness. These also contribute to brain health.

“While no single activity is a magic bullet, a combination of these habits can have a significant positive impact on memory over time,” Avena says.
